Warm up: 10 squat thrusts, 10 push ups, 40 cat kneads, 500m run

5 rounds:

  • 10,15,15,20,25 push ups
  • 10,15,15,20,25 leg raises
  • 100m row sprint
  • 10 ring rows 

Finish: 1,000m run 
Warrior

Same warm up

Strength: 6×3 decline bench press

5 rounds:

  • 6,8,8,10,12 ring dips
  • 6,8,8,10,12 knees to elbow
  • 200m sprint row
  • 6,8,8,10,12 pull ups
